The Winter Base Guide

Why this starts with a calendar and not a session

Work backwards from the day you care about.

A taper is one to two weeks. A build is six to twelve. A base is eight to sixteen, and it is usually the longest phase of the year. Add those up, count back from an A race in July, and your start date stops being a preference and becomes arithmetic.

Starting in January does not make you late. It makes your base shorter, and a short base caps everything you stack on top of it.

That is the whole argument for starting now, and it is a calendar argument rather than a motivational one.

What base actually does to you

Four adaptations, none of which you can feel happening.

The timeline is the constraint. Meaningful mitochondrial change needs eight to twelve weeks of consistent stimulus. You cannot build a mitochondrial base in four weeks, and no amount of trying harder compresses it.

The adaptations of base are real and undramatic. They accrue slowly and never feel like fitness, which is exactly why riders add intensity too early and undo them.

The phase before base that everyone skips

It is called Transition, and it runs two to four weeks.

Unstructured riding and rest between seasons. It is a named phase with a stated duration, not a lapse in discipline, and skipping it sits on the list of classic planning mistakes alongside having too many A races.

Its job is to let you absorb the season you just rode, reset before sixteen weeks of structure, and sort the boring things: the bike, the fit, joining a gym. Base is long and it asks a lot. Starting it on the fumes of last season is how people abandon it in week three.

The sixteen weeks

Intensity distribution

Aim for 80 to 90 percent of your training time in zone 1 to 2, below about 75 percent of threshold.

The single most common error is going too hard on easy days. Zone 2 is 56 to 75 percent of threshold. Most amateurs ride their easy days at 80 to 88 percent, which is zone 3: hard enough to accumulate real fatigue, not hard enough to produce the adaptations of either true easy riding or genuine intensity.

The test costs nothing. If you cannot hold a full conversation, you are going too hard. You want comfortable nasal breathing. If you are mouth-breathing only, you have crossed into zone 3 and the session has changed underneath you.

Volume progression

The long ride is the centrepiece

Build it from 90 minutes to three or four hours across the phase, and protect it above everything else. Skipping long rides in favour of shorter, harder sessions removes the single most valuable component of the phase.

One session a week to keep your top end alive

Sixteen straight weeks of nothing but zone 2 makes spring a shock it does not need to be, and most aerobic programmes miss this dimension entirely.

The rule people break is that the recovery must be complete. If you are still breathing hard when the next effort starts, the rest was too short. This session develops explosive capacity and is not meant to accumulate fatigue.

The week, by available hours

Six to seven hours

  1. Monday rest
  2. Tuesday quality, 45 to 60 minutes
  3. Wednesday easy, or rest
  4. Thursday quality, 45 to 60 minutes, different in character from Tuesday
  5. Friday rest
  6. Saturday longer ride, 90 to 120 minutes
  7. Sunday easy, or rest

Seven to ten hours

  1. Monday rest, or 30 minutes very easy
  2. Tuesday quality session one
  3. Wednesday zone 2, 60 to 90 minutes
  4. Thursday quality session two, complementary to Tuesday
  5. Friday rest or very easy
  6. Saturday long ride, two to four hours
  7. Sunday easy recovery, 60 to 90 minutes, or rest

The structural rules matter more than the specific sessions. Never two hard days consecutively. Quality sessions after your most recovered days. And the long ride later in the week, because endurance tolerates residual fatigue considerably better than intervals do.

When the week falls apart, cut the easy ride and protect the quality one. And remember that completing 70 percent of planned load is a productive week rather than a failed one. Thirty easy minutes beats zero.

Recovery weeks are not optional

The objection sounds reasonable. It is all easy riding, so how can it need recovery?

Because even easy training accumulates fatigue, and failing to recover inside the base phase is a named classic mistake.

Fitness is not built during hard training. It is built during the recovery that follows it. The deload week is the step that converts the previous three weeks of work into actual fitness.

Judge it by the rebound. You should finish fresh, motivated and hungry. If you do not, the block before it was too much or the deload was too short.

Indoors, without losing your mind

What the trainer genuinely wins at: interval precision with no traffic or wind, no coasting so every minute counts, and reliability regardless of the weather.

What it loses: bike handling decays with disuse, rides over two hours are better outdoors, and motivation matters because it drives consistency.

The split is straightforward. Quality intervals indoors, long rides outdoors as the weather allows.

Then there is the calibration trap, which is most of why people hate the turbo. Outdoor threshold reads five to ten percent higher than indoor, because of thermoregulation, the fixed bike, and psychological context. Train inside on your outdoor number and every session feels brutal, your heart rate sits ten to fifteen beats high, quality falls apart, and you conclude that indoor training does not work.

Your indoor threshold is roughly your outdoor number multiplied by 0.90. If it was tested on a climb, the gap is more like twelve to fifteen percent.

One more, because it comes up constantly. Structured zone 2 intervals are not physiologically better than riding steady. Splitting an easy ride into blocks does not change the adaptation. If the structure breaks up the monotony or stops you drifting too hard, that is a genuinely good reason to use it. It is just a behavioural one rather than a physiological one.

The gym window is now

A meta-analysis of 262 cyclists found that heavy strength training significantly improved cycling economy. The mechanism is simple: raise your maximum force and every pedal stroke asks for a smaller share of it. It does not meaningfully add body mass in trained athletes who are not eating in surplus.

Two sessions a week, 45 to 60 minutes, heavy and low rep, built on compound movements. High-rep circuits are not the goal, because you already have muscular endurance from riding.

A twelve week off-season shape:

  1. Weeks 1 to 4 adaptation. Lighter, focused on movement quality.
  2. Weeks 5 to 10 strength. Heavy, low rep.
  3. Weeks 11 to 12 power. Faster, more explosive.

The scheduling rule that matters most: strength goes before an easy riding day or a rest day, never before a key bike session. It needs 24 to 48 hours before quality cycling.

Fuelling the winter

Base does not mean fasted everything. The principle is to fuel for the work required.

Hard sessions need carbohydrate. Riding intervals or threshold work on empty means missed targets, higher perceived effort for less output, and a compromised stimulus. There is no adaptation bonus for suffering through it.

Genuinely easy zone 1 to 2 rides are different, and running them with reduced carbohydrate amplifies mitochondrial adaptation. In practice that means an easy ride before breakfast, or an easy evening ride after a hard afternoon.

The boundary: ride low on carbohydrate only at genuinely easy intensities. Even moderate intensity on low glycogen degrades the session.

How to know it is working

Base never feels like progress and it never will, so use signals that do not rely on feel. All three are slow trends. Read them across weeks, never across a single ride.

  1. Aerobic decoupling, falling. Your heart rate drift across a steady long ride should decrease over the weeks. Same power, less upward creep across the hours.
  2. Power at the same heart rate, rising. What was 195 watts at 140 beats becomes 215 watts at 140 beats. That is your engine getting bigger, measured directly.
  3. Resting heart rate, trending down across the phase.

What not to judge it by: how hard it felt, and average speed. Average speed measures the wind, the hills and the traffic. A slow ride into a headwind at strong power is a good ride.

Staying out there when it is dark and wet

Motivation is a state, not a trait. It fluctuates, and it is lowest in January, so building a winter on it means building on the one input guaranteed to move.

What your first spring ride should feel like

Same road, same effort, faster. Not because you are trying harder, but because the same heart rate now buys more speed than it did in October.

It will not feel like a transformation. It feels like the road got easier.

That is what compounding feels like from the inside, and it is why so many people quit before they get there.
